Macro Meal Planner

Enter your macro targets — get a full day of real meals that add up. Swap what you don't like, save what you do.

Leave any field blank to let it float — e.g. enter only protein and calories to see what fits. Calories are computed from macros at 4/4/9 kcal per gram.

Exclude (heuristic — check meal details)

Higher tolerance = more meal suggestions (but less accurate)

How This Works

Enter your target macros and get realistic day plans — breakfast, lunch and dinner (plus an optional snack) that add up to your numbers. Swap any single meal; the totals update instantly. Some plans scale one meal (e.g. "1.5× serving") to hit your targets more exactly, and the selection rotates daily so regulars see fresh ideas.

Meal macros are compiled from standard nutrition data; calories are computed from macros at 4/4/9 kcal per gram. Dietary filters are heuristic (name-based) — check meal details. Everything runs in your browser — no signup, nothing leaves your device.

A reverse macro calculator: macros in, meals out

Most macro tools run one direction: you log the food you ate, and they add up the grams. That tells you where you landed after the fact. This planner runs the other direction. You start with the protein, carb, and fat numbers you're trying to hit, and it searches the meal database for combinations that add up to those targets. Macros go in, meals come out.

The search checks single meals, pairs, and three-meal days, scores each option by how close it lands to your targets, and returns the best matches. You control how strict the match is with a tolerance slider, and you can exclude foods you don't eat. If a suggested meal doesn't work for you, swap it and the day recalculates around the change.

It won't replace a coach or a full food log, and the macros are estimates that shift with brands, portions, and cooking. What it does well is remove the guesswork between "I need 150g of protein today" and an actual plate of food you can shop for and eat.

Worked Example: 200g protein, 150g carbs, 67g fat

Say your coach set you 2,000 calories at 40/30/30 — that's 200g protein, 150g carbs, 67g fat. Here's a real plan this tool returns from its database of over 1,800 meals, matched within ±10%:

MealProteinCarbsFatCalories
Eggs with Turkey Pepperoni30g2g20g308
Turkey Breast Salad with Pasta and Walnuts72g130g23g1,015
Ground Turkey Casserole (12oz)96g0g24g600
Dried Apples1g18g0g76
Day total199g150g67g1,999

That's within half a gram of all three macro targets, and the calorie total falls out of the macros at 4/4/9 kcal per gram. It's a real day: eggs and turkey pepperoni for breakfast, a carb-heavy pasta salad at lunch that carries most of the day's carbohydrate, a high-protein turkey casserole for dinner, and dried fruit to close the last few grams of carbs. Not every combination will suit your tastes — that's what the Shuffle button and the exclusion filters are for.

This is example output, regenerated when the database changes. The planner rotates its suggestions daily among the top-scoring plans, so the live tool may show a different — but equally accurate — combination for the same targets. That daily rotation is a feature: regulars get fresh ideas without losing accuracy.Run these exact targets yourselfto see today's selection.

Frequently Asked Questions

What is a macro meal reverser?

A macro meal reverser is a tool that works backwards from your target macronutrients (protein, carbs, fats) to suggest meal combinations that match those targets. Instead of logging meals to see your totals, you enter your goals and discover which meals will get you there.

How accurate are the meal combinations?

Our calculator finds meals within your specified tolerance (default 10%). Adjust the slider for stricter or more flexible matches. Meal macros are compiled from standard nutrition data; calories are always computed from the macros at 4/4/9 kcal per gram.

Do I need to create an account to use the calculator?

No! The Macro Meal Reverser is completely free and requires no signup or account creation. All calculations happen in your browser for instant results and complete privacy.

Can I use this for weight loss or muscle building?

Absolutely! Whether you're cutting, bulking, or maintaining, the calculator helps you find meal combinations that fit your specific macro targets. It's perfect for bodybuilders, athletes, and anyone tracking macros for fitness goals.

What if I can't find meals that match my macros?

Try increasing the tolerance slider to allow for more flexibility in the matches. You can also adjust your macro targets slightly or switch to Full day mode to combine 3–4 meals to hit your numbers more precisely.

Where does the nutrition data come from?

Each meal's protein, carb and fat values are compiled from standard nutrition data for its ingredients. Calories are computed from the macros using the standard 4/4/9 kcal-per-gram convention, so every plan's calorie total is always consistent with its macros.

Why do I get different plans today than yesterday?

The planner rotates its suggestions daily among the top-scoring plans for your targets, so regulars see fresh ideas without losing accuracy. Use the Shuffle button to re-roll any time, and the star to save plans you want to keep.

Can I filter out meat, fish or dairy?

Yes — toggle the exclusion filters above the results. They are heuristic (based on meal names), so double-check details. They are not allergy-safe filters.
